Free everyday life tip: No caffeine after 2 PM (step 6 of 11 from "Sleep Better Tonight Without Supplements").

Caffeine has a half-life of 5–6 hours. This means that a cup of coffee at 3 PM still has half its caffeine active in your bloodstream at 9 PM. A quarter is still active at 3 AM. You may not feel wired, but your brain's adenosine receptors (the ones that signal sleepiness) are partially blocked, which reduces sleep depth even if you fall asleep on time.

Switch to decaf, herbal tea, or water after 2 PM. If you rely on afternoon caffeine to stay alert, that is a sign your sleep is not restorative enough — which is often caused by the caffeine itself. Breaking the cycle takes about a week: the first three afternoons feel sluggish, then your body adjusts and afternoon energy stabilises because your nights improve. A 2 PM cutoff is the simplest rule in this course and arguably the highest-impact one.

Pro tip: If you drink energy drinks, check the caffeine content — many contain 150–300 mg, double a cup of coffee. One at 1 PM can affect sleep more than a coffee at 3 PM.
